How to Structure a HYROX Training Week

By the FirstRox team ·

HYROX asks for running fitness, strength and the ability to combine them. A good week balances all three without piling hard sessions on top of each other. Here is a simple framework, which you can scale up or down depending on how many days you can train.

The building blocks

  • Easy runs. Conversational, aerobic running that builds your base. Most of your running should be easy.
  • One quality run. Intervals or a tempo run to raise the pace you can hold.
  • Strength sessions. Legs, back, grip and core: squats, hinges, lunges, pulls and carries.
  • Station-specific work. Sled work, wall balls, rowing and SkiErg, burpee broad jumps.
  • Compromised running. Run-and-station combinations to practise running tired.
  • Recovery. Rest days and light mobility. This is when you adapt.

A sample four-day week

DaySession
1Strength: legs and back, plus short station work
2Easy run
3Intervals or tempo run
4Compromised running or a half simulation (as race day nears)

Add a fifth day as an easy run or an extra strength session if you have time and are recovering well. If you only have three days, keep one run, one strength day and one combined session.

Build gradually, then back off

Increase your weekly volume slowly. Every third or fourth week, reduce it, a “deload” week, so your body can absorb the work. In the final one or two weeks before your race, reduce volume further, a taper, while keeping some intensity so you arrive fresh.

Practise the whole race

As race day approaches, add half and then full simulations. They show you where your fitness, pacing and transitions are strong or weak.

Listen to your body

Plans are a guide. If something hurts or you are exhausted, take it easy. See a qualified professional about any pain that persists.

FirstRox turns this framework into a week-by-week plan using fixed rules and templates, so the same inputs always produce the same plan. See the download page for the app, or see the training plan feature.
